It's easy to use. Based off picture the upper part is for your lower back. The flat part is for you tail bone. I have a mat myself. Kind of like doing a half a sit up at a time?

No, the intent of an ab-mat sit-up is to go all the way back and get full extension, the curve of the mat should support the natural curve of your back.

Can I bench with it?

We don't see why not, it's kind of narrow so it might be uncomfortable around the back arm area when bench pressing.
